Fitness Abs Workout: 3 Timed Sessions to Fit Your Week

Updated 6 min read

A fitness abs workout is a short, structured core session (5 to 20 minutes) that you slot into your weekly training two or three times, alongside cardio and other strength work. Below you’ll find three sessions for different days, and a generator that runs any of them with a timer.

Where abs fit in a fitness week

The NHS asks adults aged 19 to 64 to do at least 150 minutes of moderate activity or 75 minutes of vigorous activity a week, plus strengthening activities on at least two days that work all the major muscle groups, abdomen included (NHS, reviewed 22 May 2024).

Ab sessions count towards the strengthening part, not the 150 minutes. A typical week that ticks both boxes:

Day Main session Abs
Monday 30 min run, cycle or brisk walk 5-minute finisher
Tuesday Full-body strength or a class none
Wednesday 30 min cardio 20-minute core circuit
Thursday Rest or easy walk none
Friday Full-body strength 15-minute ab strength session
Weekend Something you enjoy for 45 to 60 min none

That’s three ab sessions, two full-body strength days and around 150 minutes of cardio. If you only manage two ab sessions, keep the circuit and the strength session.

Session 1: 20-minute core circuit

This circuit keeps your heart rate up while working every part of the core. Two minutes of warm-up (marching, arm circles, slow trunk rotations), then three rounds. Work 40 seconds, rest 20 seconds.

Exercise Work Rest Zone
Mountain climber 40 s 20 s Core, hip flexors
Bicycle crunch 40 s 20 s Front, obliques
Plank shoulder tap 40 s 20 s Deep core
Reverse crunch 40 s 20 s Lower front
Cross-body mountain climber 40 s 20 s Obliques
Side plank (switch sides halfway) 40 s 20 s Obliques

Three rounds of six exercises take 18 minutes, 20 with the warm-up. If three rounds is too much, stop at two and add the third once it feels manageable.

Session 2: 15-minute ab strength session

This session uses fewer, harder exercises with more rest, closer to a gym strength set. Work in reps rather than time: 3 sets of each, 45 to 60 seconds of rest between sets.

Exercise Reps per set Easier option Harder option
Weighted crunch (or crunch) 12 to 15 Crunch Heavier dumbbell
Lying leg raise 10 to 12 Reverse crunch Hanging leg raise
Russian twist 16 to 20 (both sides) Bicycle crunch Weighted Russian twist
Hollow hold 20 to 30 s Dead bug Longer hold

Pick a version where the last two reps of each set are hard but clean. When you can do the top of the rep range in all three sets, move to the harder option.

Session 3: 5-minute finisher

For the end of a run or a gym session, when you have five minutes and some energy left. One round, 40 seconds of work, 20 seconds of rest.

Exercise Work Rest
Dead bug 40 s 20 s
Heel taps 40 s 20 s
Plank 40 s 20 s
Bicycle crunch 40 s 20 s
Bird dog 40 s 0 s

The NHS Fitness Studio has a free 10-minute abs video, which it describes as easier if you already have a basic level of fitness (NHS, reviewed 8 December 2023). A video plays the same routine every time; the generator changes the exercises daily and adapts to your level and kit.

Which exercises belong in a fitness abs workout?

Simple bodyweight moves are enough. A 2014 University of Wisconsin-La Crosse study measured muscle activity in 16 adults and found that none of the 8 ab gadgets or 7 bodyweight exercises tested beat a traditional crunch for activating the rectus abdominis. Planks scored lower than the crunch on that measure, though ACE’s chief science officer pointed out that planks still build core stability (ACE, 23 April 2014).

In practice, a balanced fitness abs workout mixes three kinds of move:

Type What it trains Examples
Flexion Bending the trunk (the “six-pack”) Crunch, reverse crunch, leg raise
Rotation and side-bending Obliques Bicycle crunch, Russian twist, side plank
Anti-movement Holding the trunk still under load Plank, dead bug, bird dog, Pallof press

All three sessions above include at least one of each.

Fitness abs workout mistakes

  • Doing abs every day at maximum effort. Two or three focused sessions a week leave time to recover.
  • Skipping the warm-up before the circuit. Two minutes is enough.
  • Letting the lower back arch in leg raises and hollow holds. Bend the knees or switch to the easier option.
  • Counting ab work as cardio. The 150 minutes of moderate activity come on top.

Fit, but no visible abs?

Many people who train regularly have strong abs they can’t see. Ab exercises build the muscle but don’t burn the fat over it: in a 2011 six-week trial, 24 adults doing ab exercises five days a week got stronger without any significant change in belly fat or waist size (Vispute et al., 2011).

Our free scan shows which side is holding you back. From one photo it gives a score out of 100, sub-scores for visibility, symmetry, lower belly and obliques, a body-fat range and a 7-day routine. The photo is deleted after the analysis.

Frequently asked questions

Can an abs workout be done daily?

Guidelines set a minimum of two strengthening days a week. We plan 2 to 3 sessions with rest days between them, and we found no source showing that daily sessions work better.

How many abs workouts a week do I need?

Two to three. NHS guidance is at least two days of strengthening that works all major muscle groups, including the abdomen, plus 150 minutes of moderate activity a week.

Does an abs workout burn belly fat?

In a 2011 randomised trial, 24 adults did 7 ab exercises five days a week for six weeks. They got stronger, but their abdominal fat, fat mass and waist did not fall significantly against the control group (Vispute et al., 2011).

How long should an abs workout be?

The three sessions here run 20, 15 and 5 minutes. The free timer sets the work and rest intervals for you.
